Dumbbell-Only Shoulder Workout
Shoulders are the one muscle group dumbbells suit better than a barbell. Pressing with two independent weights lets the arms travel a natural path instead of being locked to a bar, and raises reach the side and rear delts that pressing alone will never develop.

Dumbbell Shoulder Press
4 × 8–12Shoulders · also Triceps
- Start with the dumbbells at ear height, palms facing forward.
- Press up and slightly in until they nearly touch overhead.
- Lower under control until the elbows drop just below shoulder height.

Arnold Press
3 × 10–12Shoulders · also Triceps
- Start with the palms facing you at chin height.
- Rotate the palms outward as you press up, finishing with palms forward.
- Reverse the rotation on the way down. Go lighter than a normal press.

Dumbbell Shrug
3 × 12–15Traps · also Forearms
- Dumbbells at your sides, arms straight, chest up.
- Lift the shoulders straight up and squeeze hard for a beat.
- Lower all the way down to stretch the traps.

Overhead Dumbbell Extension
3 × 10–15Triceps
- Hold one dumbbell overhead with both hands, elbows pointing up.
- Lower behind the head until you feel a deep stretch in the triceps.
- Extend back overhead without letting the elbows flare wide.

Dumbbell Lateral Raise
4 × 12–20Shoulders
- Stand tall with a slight forward lean and a small bend in the elbows.
- Raise the dumbbells out to the sides, leading with the elbows, not the hands.
- Stop at shoulder height — going higher hands the work to the traps.
- Lower slowly. This one rewards light weight and clean form.
Getting the most out of it
Most people's front delts are already well trained by every push they do, and the rear delts are neglected. If you shorten this session, cut a press before you cut a rear-delt movement — that imbalance is what rounds shoulders forward over time.
