Resistance Band Leg Workout
Legs are strong, which is exactly why band leg training gets dismissed. The trick is not to try to replace a heavy squat but to use the band where it is genuinely superior: glute and abductor work, where the resistance peaks precisely where the muscle is shortest and most people feel nothing at all.

Band Squat
3 × 12–20Quads · also Glutes, Core
- Stand on the middle of the band, feet shoulder-width, and bring the ends to your shoulders.
- Sit down between your hips rather than folding forward — the band wants to pull you into a bow.
- Drive up hard; the band gets heaviest at the top, which is the opposite of a barbell.
- If it feels too easy, widen your stance on the band rather than adding reps.

Band Romanian Deadlift
3 × 12–20Hamstrings · also Glutes, Back
- Stand on the band with soft knees, holding the ends at thigh height.
- Push the hips back and let the hands travel down the legs, keeping the back flat.
- Stop when you feel a stretch behind the knees — depth is decided by your hamstrings, not the floor.
- Stand up by driving the hips forward, squeezing the glutes at the top where the band is tightest.

Band Lateral Walk
3 × 12–20Glutes · also Quads
- Loop the band just above the knees and take a half-squat stance.
- Step sideways, leading with the heel and keeping the feet pointing forward.
- Do not let the trailing foot snap in — control it back to shoulder width.
- You should feel this on the outside of the hip within about six steps.

Band Good Morning
3 × 12–20Hamstrings · also Glutes, Back
- Stand on the band and loop it behind your neck, across the traps.
- Hinge forward with a flat back until your torso is near parallel to the floor.
- Keep the knees slightly bent throughout — this is a hip movement, not a squat.
- Return by driving the hips forward rather than lifting with the lower back.

Band Calf Raise
3 × 15–25Calves
- Sit or stand with the band looped over the balls of the feet, ends held taut.
- Push through the toes to full extension and pause at the top.
- Lower slowly until you feel a stretch through the achilles.
- Calves respond to reps and to the pause; rushing them wastes the set.
Getting the most out of it
If your bands are too light for squats, loop one above the knees and hold the position rather than adding reps. Time under tension is the variable you can still control when load is capped, and it is a perfectly legitimate one.
